Brain training is one of the most oversold categories in consumer wellness, and one of the most misunderstood. So let's be clear about the evidence before getting to the exercises, because the honest version is more useful than the marketing one.
What's well supported: you get better at what you practise. Train working memory tasks and your working memory scores on similar tasks improve, reliably.
What's much weaker: far transfer — the idea that puzzle games make you generally smarter, or improve focus at work. A large online study published in Nature in 2010 trained thousands of participants over six weeks and found improvements on the trained tasks with no meaningful transfer to untrained cognitive abilities. Subsequent research has generally reinforced this: gains tend to stay close to what was trained.
What's genuinely promising: a specific kind of cognitive training — speed-of-processing work — showed durable effects in the large ACTIVE trial of older adults, with benefits detectable years later. And separately, aerobic exercise has more consistent evidence for cognitive benefit than most dedicated brain-training programmes do.
So: cognitive exercises are worth doing, with realistic expectations. Here's what's actually worth your time.
Exercises with the best evidence behind them
1. Dual N-back (working memory)
You're shown a sequence of positions and sounds and must indicate when the current one matches the one from N steps back. It is genuinely unpleasant, which is a decent sign it's loading the system rather than entertaining you.
Evidence for far transfer is contested, but it trains working memory capacity harder than almost anything else available. Try 10 minutes, 3–4 times a week, and expect it to feel difficult indefinitely — if it becomes comfortable, the difficulty level is too low.
2. Speed-of-processing training
Identify a central object while simultaneously locating a peripheral one, at progressively shorter exposure times. This is the ACTIVE trial protocol — the cognitive training with the most durable documented results, including reduced difficulty with everyday tasks in older adults.
15 minutes, 2–3 times a week. Of everything on this list, this has the strongest claim to being worth the time.
3. Task-switching drills
Alternate rules mid-task — sort by colour, then abruptly by shape. Trains cognitive flexibility and reduces switch cost.
Relevant because modern work is largely involuntary task-switching. Worth noting, though: the more useful intervention is usually reducing how often you switch rather than getting better at it.
4. Spaced retrieval (memory)
The single best-evidenced memory technique in this entire article, and it isn't a game. Actively recall information at expanding intervals — a day, three days, a week, a fortnight — rather than re-reading it. The testing effect is one of the most replicated findings in cognitive psychology.
Use it for anything you genuinely need to retain: vocabulary, exam material, names, professional content. It works because retrieval is effortful, and the effort is what strengthens the trace.
5. Method of loci
Place items to be remembered along a familiar mental route — your home, your commute. Sounds like a party trick; it's the technique competitive memory athletes actually use, and it works because spatial memory is unusually robust.
The interventions that beat brain games
This is the part that dedicated brain-training apps have little commercial reason to tell you.
Aerobic exercise
Regular aerobic activity has more consistent evidence for cognitive benefit — particularly executive function — than most commercial cognitive training. Sleep
Memory consolidation happens largely during sleep. No amount of daytime training compensates for chronic short sleep, and attention is among the first things to degrade. This is the highest-leverage cognitive intervention available to most people and it costs nothing.
Learning something genuinely difficult
An instrument, a new language, a complex skill. Sustained, effortful, novel learning engages far more of the cognitive system than a five-minute game, and it comes with the motivation problem already solved because you actually want the skill.
Social engagement
Consistently associated with better cognitive ageing across large cohort studies. Conversation is cognitively demanding in ways that are easy to underestimate — real-time language production, memory, theory of mind, emotional regulation, all at once.
Managing stress
Chronic stress measurably impairs working memory and attention. Ten minutes of meditation practice may do more for your focus than ten minutes of a memory game — and unlike the game, the attentional training is the point rather than a hoped-for side effect.
How to judge a brain-training app
- Does it claim to make you smarter? That claim outruns the evidence. Regulators in several countries have acted against brain-training companies for exactly this.
- Does difficulty adapt continuously? Training only works near the edge of your capacity. A game you're comfortable at is entertainment.
- Does it train few things deeply or many things shallowly? Twenty mini-games is a content strategy, not a training protocol.
- Does it measure anything untrained? Reporting only improvement on its own games tells you nothing you didn't already know.
A realistic weekly protocol
- 3× per week, 10–15 minutes: speed-of-processing or working memory training, at genuine difficulty.
- Daily: spaced retrieval on something you actually need to remember.
- Most days: 30 minutes of aerobic activity — the best-evidenced item here.
- Nightly: protect sleep duration and timing above all of the above.
- Ongoing: one difficult thing you're genuinely learning.
The bottom line
Cognitive exercises are worth including, sequenced honestly: sleep first, aerobic exercise second, effortful real-world learning third, dedicated cognitive drills fourth. That ordering reflects the strength of the evidence, and it is roughly the inverse of how the category markets itself.
